L&#8217;activitat f\u00edsica forma part de la prevenci\u00f3 de moltes afeccions, que sovint s&#8217;han de consultar amb un metge i basar-se en un diagn\u00f2stic cl\u00ednic regular. Llevat que hi hagi indicacions restrictives per a una rehabilitaci\u00f3 supervisada, com pot ser el cas d&#8217;afeccions postquir\u00fargiques o estadis avan\u00e7ats d&#8217;una malaltia, el desig de moure&#8217;s o de \u201ctornar a posar-se sota la barra\u201d \u00e9s una vocaci\u00f3 que simplement no s&#8217;ha de reprimir.  <\/p>\n\n<p id=\"viewer-18j181115\">En aquest article, proporciono un pla d&#8217;exercicis en format PDF interactiu amb v\u00eddeos per facilitar-ho. Ho dedico a les persones que s&#8217;enfronten a barreres per emprendre una activitat, per\u00f2 volen entrenar-se segons recomanacions d&#8217;una activitat f\u00edsica saludable. A m\u00e9s, ho dirigeixo a pacients sense contraindicacions per a l&#8217;exercici recreatiu independent, que tenen poca experi\u00e8ncia al gimn\u00e0s i que, per moltes raons personals, no es poden permetre treballar amb un entrenador o simplement volen enfortir-se i sentir-se m\u00e9s segurs.  <\/p>\n\n<p id=\"viewer-xkf6x1117\">Tamb\u00e9 ho recomano als meus col\u00b7legues de fisioter\u00e0pia i esport que busquen informaci\u00f3 b\u00e0sica sobre lexercici terap\u00e8utic i la programaci\u00f3, o que poden voler compartir un enlla\u00e7 a aquest lloc amb els seus pacients o clients.<\/p>\n\n<h3 class=\"wp-block-heading\" id=\"viewer-3r5vg404\"><strong>Recomanacions generals<\/strong><\/h3>\n\n<p id=\"viewer-bpzry647\">L&#8217;activitat f\u00edsica \u00e9s un agent farmacol\u00f2gic que no es pot comprar a la farm\u00e0cia.<\/p>\n\n<p id=\"viewer-w78l6654\">No \u00e9s un esl\u00f2gan buit, perqu\u00e8 la idea de tractar el moviment com a medicina, oferint una cascada de beneficis psicoactius i promotors de la salut, est\u00e0 en conson\u00e0ncia amb els coneixements m\u00e8dics actuals. No sols influeix en l&#8217;efic\u00e0cia dels nostres moviments, sin\u00f3 tamb\u00e9 en l&#8217;efici\u00e8ncia amb qu\u00e8 pensem, recordem i regulem les nostres emocions. L&#8217;exercici, per\u00f2, no es pot empassar com una p\u00edndola assegut davant del televisor. Cal fer-los, i preferiblement de manera desafiadora, no sempre agradable, per\u00f2 que permeti transformar les debilitats en fortaleses.   <\/p>\n\n<p id=\"viewer-sfp262140\">La formaci\u00f3, com la medicina, requereix (entre moltes altres coses que probablement nom\u00e9s s\u00e0piguen els especialistes) una dosi adequada, repetibilitat, especificitat i progressi\u00f3. L\u00b4Organitzaci\u00f3 Mundial de la Salut (OMS) recomana entre 150 i 300 minuts d\u00b4exercici aer\u00f2bic moderat i entre 75 i 150 minuts d\u00b4exercici aer\u00f2bic intens a la setmana. Aquestes instruccions pretenen reduir l&#8217;escala d&#8217;immobilitat, inclosa la perman\u00e8ncia asseguda durant hores, que s\u00f3n una d&#8217;aquestes circumst\u00e0ncies en qu\u00e8 la mort pot sobrevenir prematurament.  <\/p>\n\n<div style=\"height:50px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<figure class=\"wp-block-image aligncenter size-full\"><img fetchpriority=\"high\" decoding=\"async\" width=\"740\" height=\"390\" src=\"https:\/\/rcdmallorcasportclinic.com\/wp-content\/uploads\/2025\/02\/d8c9ab_cfa8751eec88418fa5095c7f5a2128a1mv2.jpeg\" alt=\"\" class=\"wp-image-595\" srcset=\"https:\/\/rcdmallorcasportclinic.com\/wp-content\/uploads\/2025\/02\/d8c9ab_cfa8751eec88418fa5095c7f5a2128a1mv2.jpeg 740w, https:\/\/rcdmallorcasportclinic.com\/wp-content\/uploads\/2025\/02\/d8c9ab_cfa8751eec88418fa5095c7f5a2128a1mv2-300x158.jpeg 300w\" sizes=\"(max-width: 740px) 100vw, 740px\" \/><\/figure>\n\n<div style=\"height:50px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<p id=\"viewer-obys218975\">Una indicaci\u00f3 comuna \u00e9s tamb\u00e9 un entrenament d&#8217;enfortiment de 60 minuts, que es recomana fer almenys dues vegades per setmana. El car\u00e0cter preventiu d&#8217;aquests tractaments es pot basar en el treball amb el pes corporal, m\u00e8todes d&#8217;aixecament de peses o entrenament de resist\u00e8ncia en m\u00e0quines, i es pot ampliar per incloure esfor\u00e7os de fitness transversals. Si la persona que fa exercici presenta una fatiga peri\u00f2dica amb dificultat per respirar, aquest tipus d&#8217;entrenament millora encara m\u00e9s el perfil metab\u00f2lic i estimula el sistema immunitari.  <\/p>\n\n<p id=\"viewer-hc5u22214\">Tamb\u00e9 \u00e9s important triar exercicis que garanteixin el progr\u00e9s en l&#8217;aprenentatge d&#8217;habilitats motores i evitin la por del moviment, les caigudes i les lesions. La pres\u00e8ncia de reptes de moviment que desenvolupin una s\u00e8rie d&#8217;habilitats i millorin una varietat de capacitats, \u00e9s a dir, caminar, aixecar, assolir, aterrar i saltar, sens dubte encaixar\u00e0 m\u00e9s en el context de la vida. Els exercicis d&#8217;equilibri, els reptes cognitius i els elements de jocs esportius poden ser un complement interessant als protocols d&#8217;exercici estrictes (al gimn\u00e0s), que donaran a l&#8217;activitat una dimensi\u00f3 divertida. L&#8217;important \u00e9s que l&#8217;entrenament sigui atractiu independentment de l&#8217;edat: al capdavall, l&#8217;entreteniment no t\u00e9 data de caducitat!   <\/p>\n\n<h3 class=\"wp-block-heading\" id=\"viewer-tdb9x232\"><strong>Programa d&#8217;Entrenament<\/strong><\/h3>\n\n<p id=\"viewer-ye6fy581\">Presento un programa dissenyat perqu\u00e8 comencis a moure&#8217;t segons les recomanacions anteriors i preparar-te per a formes m\u00e9s intenses d&#8217;exercici en un futur proper. Hi ofereixo exercicis intensificats, realitzats principalment utilitzant el cos amb una c\u00e0rrega petita per\u00f2 exigent de moltes posicions fonamentals. He seleccionat les seves variants de manera que no requereixin instrucci\u00f3 especialitzada, per aix\u00f2 s\u00f3n segurs de realitzar sense la supervisi\u00f3 d&#8217;un entrenador.  <\/p>\n\n<p id=\"viewer-kmfcm3166\">La demostraci\u00f3 dels exercicis implica la reproducci\u00f3 dun v\u00eddeo. En fer clic al nom de l&#8217;exercici s&#8217;obre una finestra amb el v\u00eddeo, que nom\u00e9s cal imitar. L&#8217;equip inclou nom\u00e9s dues manuelles de 5 kg cadascuna, un petit gra\u00f3, que es pot substituir per una cadira, un petit tros de paret i un cos. Abans de comen\u00e7ar, val la pena trobar un moment i feu clic a trav\u00e9s del full per familiaritzar-se amb els noms, v\u00eddeos i patrons de progressi\u00f3 dels exercicis.   <\/p>\n\n<p>Enlla\u00e7 per descarregar el PDF dels v\u00eddeos interactius <a href=\"https:\/\/lucid.app\/publicSegments\/view\/df893d17-b3c7-4661-af8d-9f2d2a5ba187\" target=\"_blank\" rel=\"noreferrer noopener\">here<\/a> .<\/p>\n\n<p id=\"viewer-vr92b907\">Una sessi\u00f3 dura entre 45 i 60 minuts. La freq\u00fc\u00e8ncia adequada \u00e9s de 2 a 3 entrenaments per setmana. La taula inclou exercicis simples, repetits amb id\u00e8ntiques repeticions, i exercicis principals, la dosificaci\u00f3 dels quals canvia d&#8217;una sessi\u00f3 a una altra dins de les columnes verticals etiquetades amb els n\u00fameros I-VIII (8 entrenaments en total). Les s\u00e8ries dexercicis es denoten per S, i les repeticions per x. La intensitat fa refer\u00e8ncia a una escala de sensaci\u00f3 subjectiva, descrita pels n\u00fameros 1-10. L&#8217;\u00faltima variable \u00e9s el temps de descans (temps de descans, tr), que de vegades es defineix estrictament o, en m\u00e8todes seleccionats, s&#8217;autoregula (SR).     <\/p>\n\n<p id=\"viewer-l98ej4128\">El ritme de lexercici \u00e9s lent. Permet una habituaci\u00f3 gradual a les posicions i en molts casos est\u00e0 dominat per un m\u00e8tode segur que consisteix a mantenir les posicions finals, per exemple durant uns segons (HOLD).  Aquesta fixaci\u00f3 es realitza a m\u00e9s sense contenir la respiraci\u00f3, cosa que fascilita el treball del t\u00f2rax i dels m\u00fasculs responsables de la postura i la respiraci\u00f3.<\/p>\n\n<p id=\"viewer-wfpwo4130\">Caldr\u00e0 unes 3-4 setmanes per completar tot el programa. Els efectes es mesuraran en termes de facilitat de moviment, augment de la for\u00e7a f\u00edsica i habituaci\u00f3 (adaptaci\u00f3) a all\u00f2 que s&#8217;ha treballat. Aix\u00f2 tamb\u00e9 pot manifestar-se en una &#8220;fam&#8221; de nous reptes i una major necessitat de progressar. Potser tamb\u00e9 una convicci\u00f3 de comprar un abonament per al gimn\u00e0s, apuntar-se a una classe col\u00b7lectiva preferida o tornar a fer esport.<\/p>\n\n<h3 class=\"wp-block-heading\" id=\"viewer-wwx7x970\"><strong>Possibles Riscos<\/strong><\/h3>\n\n<p id=\"viewer-5infb991\">El programa anterior est\u00e0 &#8220;preparat&#8221;, cosa que per definici\u00f3 significa que no ser\u00e0 adequat per a tothom. A m\u00e9s, els suggeriments d&#8217;exercicis que he triat poden resultar massa dif\u00edcils de fer per a persones amb problemes de coordinaci\u00f3 i poc sentit cinest\u00e8sic.
